Where a surplus actually goes.

Muscle can only be built so fast. A surplus larger than that ceiling does not build more muscle faster — it has nowhere to go but fat. This splits a given surplus into the part that can become lean tissue and the part that cannot, using 2,500 kcal per pound of lean tissue and 3,500 per pound of fat.

Why a pound of muscle is cheaper than a pound of fat

Adipose tissue is roughly 87% lipid, and lipid carries about 9 kcal per gram — which is where the familiar 3,500 kcal per pound comes from. Lean tissue is mostly water. The dry protein in it is only a fraction of the mass, and protein carries 4 kcal per gram. The commonly used figure is about 2,500 kcal per pound of lean tissue, and some estimates run lower still.

The consequence is counterintuitive and load-bearing: the calories needed to build muscle at a realistic rate are much smaller than most people assume.

At an intermediate lean-gain ceiling of 0.5 lb per week, the energy required is 0.5 × 2,500 ÷ 7 = 179 kcal a day. That is it. That is the whole cost.

What a +500 surplus is actually buying

If your ceiling is 179 kcal a day and you eat 500 over maintenance, 321 kcal a day is surplus to requirements in the most literal sense. It does not build muscle faster — the rate is capped by satellite cell activity, protein synthesis and the training stimulus, not by available energy. It goes to fat, at 321 × 7 ÷ 3,500 = 0.64 lb of fat per week.

Over a sixteen-week block that is ten pounds of fat you did not need, bought at the price of a cut afterwards that will cost you some of the muscle you just built.

An advanced lifter's entire lean-gain budget is under 100 calories a day — which is smaller than the error bar on any calorie estimate you can make. That is not an argument against tracking. It is the argument for steering by the trend on the scale rather than by the arithmetic, because the arithmetic cannot resolve a signal that small and the scale can.

Why this is sharper for a hybrid athlete

Every one of these figures assumes the surplus is real. For a hybrid athlete it frequently is not.

An 89-calorie surplus for an advanced lifter is erased by one mile of running. A 40-minute easy run costs 400–500 kcal for most people. If your maintenance figure was estimated in a week when you did not run, and this week you ran three times, you are not in a surplus at all — you are at maintenance or below, wondering why the scale has not moved and why your squat has stalled.

This is the single most common way a hybrid athlete fails to gain, and it is not a discipline problem. It is a measurement problem, and it is what adaptive maintenance exists to solve: measure what your weight actually did against what you actually ate, and the endurance work is counted whether or not you remembered it.

What to do next

Pick the surplus that fits inside your ceiling, then ignore the arithmetic and watch the trend. If trend weight is rising faster than the "scale should move" figure above, the surplus is too big regardless of what the numbers said.

How fast can you actually build muscle?

Roughly 1 lb per week in an untrained first year, 0.5 lb per week for an intermediate at two to four years of training, 0.25 for an advanced lifter, and less than that near genetic potential. The rate is capped by the training stimulus and protein synthesis, not by available calories, which is why eating more does not make it faster.

How big should a bulking surplus be?

About 200 to 250 kcal a day for most trained lifters. A pound of lean tissue costs roughly 2,500 kcal, so a 0.5 lb per week gain needs only 179 kcal a day. Anything above the ceiling has nowhere to go but fat, and the fat costs a cut later that will take back some of the muscle.

Can I gain muscle and lose fat at the same time?

Yes, but reliably only if you are new to training, returning after a layoff, or carrying substantial body fat. For a trained athlete near maintenance it happens slowly and is hard to distinguish from measurement noise. Running both goals at once is usually slower than running them in sequence.

Why is my surplus not working?

For a hybrid athlete the usual answer is that the surplus is not real. If maintenance was estimated during a week without endurance work and you now run three times a week, several hundred calories a day have appeared on the expenditure side and nothing appeared on the intake side. Measure maintenance from your own weight trend rather than predicting it.
