How to Deload as a Hybrid Athlete
[THE SHORT ANSWER]
Deload when two independent fatigue signals fire at once, cut both disciplines rather than just the lifting, hold load and cut volume by about half, and take one week. That is the whole protocol. The two decisions that make it work are that the trigger is reactive rather than calendar-based, and that a hybrid athlete's deload has to reduce the endurance load too — because for a hybrid athlete the endurance side is frequently what caused the fatigue in the first place.
The trigger
Four signals. Two firing at once is the bar.

One signal is noise. One bad night, one heavy week, one strange HRV reading after a late meal. Two is a pattern.
RIR drift is the most informative of the four because it is the only one specific to training rather than to systemic state. If a load you handled at 2 RIR three weeks ago now comes out at 0 RIR, your fitness has not fallen — fatigue has accumulated enough to mask it. That is the textbook deload signal, and it is completely invisible in a training log that does not record reps in reserve.
Why not the calendar
The 2024 survey of strength and physique athletes has them deloading every 5.6 weeks, give or take 2.3.
That variance is the point. A standard deviation of 2.3 weeks around a 5.6-week mean means a calendar rule set at six weeks will be roughly two weeks wrong in one direction or the other for most people most of the time — either wasting a week of productive training or arriving two weeks after the block already fell apart.
Week six is worth keeping as a backstop for when the signals get missed or ignored. It is a poor primary rule.
What to cut
Lifting: volume by roughly half, load unchanged.
Keeping the load and halving the sets is the correct direction of the trade. Reducing the load while keeping volume removes most of the stimulus and keeps most of the fatigue — you end up with a week that is neither training nor recovery.
Three working sets becomes two, or four exercises becomes two. Same weights, same rep ranges, same RIR targets.
Endurance: easy only, volume reduced by a third to a half.
Drop the threshold session and the intervals. Keep some easy volume, because a total stop costs more than it returns: detraining begins, and the psychological cost of restarting after a completely empty week is real.
Do not cut both to zero. A deload is reduced, not absent.
The hybrid-specific mistake
Deloading only the lifting.
It is the natural instinct, because the fatigue showed up in the gym. But if the accumulated load came from a ramping endurance block, cutting sets does not address the cause. You get a week that feels like a deload — fewer sets, easier sessions — and acts like a normal week, because the actual stressor never went anywhere.
The clue is usually in the ramp rate. If this week's endurance minutes have been running above 1.3 times the four-week average for a while, the endurance side is where the deload has to happen. How ramp rate works.
The pattern that means deload rather than diet
Worth calling out because it is misdiagnosed so consistently:
Rising scale weight, flat strength, falling recovery score.
The intuitive reading is "the surplus is not working, eat more". That is exactly wrong. This is an overreach with extra calories on it, and adding more calories adds fat to an athlete who is already under-recovered.
The correct response is a deload. Strength returns within a week of reduced load, and it typically returns above where it was, because the fitness was there all along and only the fatigue was hiding it.

Roughly half the lifting volume, about 60% of the endurance volume, no hard endurance at all. The loads on the bar do not change.
Coming out of it
Return to the previous week's volume, not to the volume of the week that broke you.
If the deload was triggered at week five of a block, resume at week four's numbers rather than week five's. Then progress from there. Going straight back to the load that accumulated the fatigue re-accumulates it in about three weeks, and you learn nothing.
If a full week at half volume does not restore performance and the recovery markers, the problem is larger than training fatigue. Look at sleep, at energy intake, at illness, and at whatever is happening outside training before adding a second deload week.
Common mistakes
- Waiting for a calendar. The signals are already being measured; use them.
- Deloading only the lifting when endurance load caused the fatigue.
- Cutting load instead of volume. Wrong half of the trade.
- Deloading to zero. Detraining plus a restart cost.
- Not deloading because nothing hurts. Nothing hurting is what week five feels like.
- Returning to the volume that broke you. Back off one step.
- Eating less during a deload. Recovery is a construction project. Do not cut the materials.
What to do next
Check the four signals now. If two of them are firing, the next week is a deload — and the productive framing is that a deload week is what makes weeks seven through twelve possible, not a week of training you are giving up.
