Three weeks of genuine rest, then twelve to sixteen weeks of strength-primary training with endurance held at easy volume only. That window produces more lean mass than the other forty weeks of an endurance athlete's year combined, and it is the one most reliably wasted — either resting for a month and drifting back into base training, or starting base training the week after the race because it felt lazy not to.

Why the window exists

Three things line up here and nowhere else in the year.

Endurance volume is at its lowest, so the fatigue budget is not being spent elsewhere. During a race block, twelve to fifteen fractional sets per muscle per week is the realistic ceiling. In the off-season it is fourteen to eighteen, and the difference is the difference between maintenance and growth.

The energy cost is lowest, so a small surplus is actually a surplus. During a peak block you are fighting to eat enough to break even; here, 200 to 250 kcal a day above maintenance is achievable and small enough to stay lean.

Aerobic base decays slowly. This is the part athletes underestimate most, and it is what makes the trade cheap.

Threshold is the one that falls fastest, and it is also the one that comes back quickest once quality work resumes. Trading a few percent of threshold for eight pounds of muscle is a good trade in any year where the race is more than sixteen weeks away.

The structure

Weeks 1–3: rest. Genuinely. Not "active recovery" that becomes an easy run that becomes a tempo run. This is when connective tissue actually repairs, and it is the phase people skip.

Weeks 17+: transition to base. Reintroduce one quality endurance session, reduce lifting to three sessions, hold the volume as long as it stays recoverable.

Why the endurance stays easy

Two reasons, and the second is the one that decides it.

Easy volume maintains the base at almost no recovery cost. That is the whole property that makes it worth keeping.

Quality endurance sessions are what compete with the lifting. A threshold session or an interval workout draws on exactly the recovery capacity your strength block needs. Easy running does not.

So the off-season prescription is not "less endurance". It is the same or slightly less volume, with the intensity removed. That distinction is what lets you keep the base and build at the same time.

Bias toward cycling where the modality is a free choice: running interferes with lower-body strength and hypertrophy at statistical significance and cycling does not, because running is thousands of eccentric contractions per session and cycling is almost purely concentric. The research.

  • Skipping the three-week rest because it feels lazy. It is the phase that lets the block work.
  • Keeping quality endurance sessions in. They are the thing competing with the lifting.
  • A large surplus. The ceiling does not rise because you ate more.
  • Starting base training in November because everyone else did. Your season is decided in March, not now.
  • Not measuring maintenance, so the "surplus" is a guess and possibly a deficit.
  • Cutting endurance to zero. Three easy sessions costs almost nothing and holds everything.

What to do next

Plan the off-season during the season, while you still intend to. Write the dates in a calendar before the race, including the three rest weeks, because the decision made in the week after a race is almost never the decision you meant to make.
